40 Minute Upper Body Dumbbell Workout | Pyramid Training | Arms & Shoulders

If you’re looking for a structured upper body strength workout that really challenges your arms and shoulders, grab your dumbbells — we’re taking on the pyramid! 💪🔺

This 40 Minute Upper Body Dumbbell Workout uses pyramid training to progressively increase the length of each working interval before bringing it all the way back down again.

We’ll target the shoulders, back, biceps and triceps, with some extra tricep work included following requests from my YouTube community.

And the entire workout is all standing, with no jumping and no floor exercises.

🔺 How Does Pyramid Training Work?

Rather than completing one exercise before moving on, we have six upper body exercises that we’ll repeat throughout the workout.

We begin by performing every exercise for 30 seconds.

Then we climb our pyramid:

🔥 Round 1: 30 seconds per exercise🔥 Round 2: 40 seconds per exercise🔥 Round 3: 50 seconds per exercise

Once we reach the top, we start heading back down:

🔥 Round 4: 40 seconds per exercise🔥 Round 5: 30 seconds per exercise

So our complete pyramid looks like:

30 → 40 → 50 → 40 → 30

The exercises remain familiar, allowing you to concentrate on your technique, but the increasing working intervals progressively challenge muscular strength and endurance.

And once you’ve survived those 50-second intervals, every round gets shorter!


💪 The Six Upper Body Exercises

1. Alternating L Raise – Shoulders

One arm performs a front raise while the other performs a lateral raise before alternating sides.

This is a great way to challenge different areas of the shoulders within one controlled movement.

2. Hammer Curl to Lateral Raise – Biceps & Shoulders

We combine a hammer curl with a lateral raise to work both the arms and shoulders.

As the intervals become longer, those dumbbells may start feeling considerably heavier!

3. Supinated Bent-Over Row – Back & Biceps

Using an underhand grip, we perform a controlled bent-over row to strengthen the muscles of the back while also recruiting the biceps.

Focus on maintaining a strong position through the torso and controlling the dumbbells throughout the movement.

4. Overhead Tricep Extension – Triceps

Time for those triceps!

Keep the movement slow and controlled and concentrate on the back of the upper arms.

I also provide a non-overhead alternative during the workout if overhead exercises aren't comfortable for you.

5. Twisting Curl – Biceps

Another challenge for the biceps, this time using a twisting movement through the curl.

Rather than rushing the repetitions, concentrate on maintaining control throughout the full range of movement.

6. Twisting Tricep Kickback – Triceps

And yes… we're finishing with even MORE triceps! 😂

This variation gives the back of the arms another focused challenge before we start the next level of our pyramid.

A pair of dumbbells

Choose weights that challenge you while still allowing you to maintain good technique.

Remember that the working intervals eventually increase to 50 seconds, so don't worry if you need to reduce your weight as the workout progresses.

You can also take additional recovery whenever you need it.
