40 Minute Lower Body Dumbbell Workout | Pyramid Training

If you're ready to challenge your legs and glutes, we're heading back to one of my favourite strength-training formats: pyramid training.


This 40 Minute Lower Body Dumbbell Workout uses six exercises repeated across five rounds, with the working time gradually increasing before coming all the way back down again.

The movements stay the same, which gives you time to become comfortable with each exercise and concentrate on your technique. But the changing interval lengths mean the challenge certainly doesn't stay the same!

And we're putting some extra attention on the inner thighs, outer thighs and glutes along the way.

Everything is all standing with absolutely no jumping or floor work.

What Is Pyramid Training?

Pyramid training involves progressively increasing a training variable before decreasing it again.

For today's workout, that variable is time.

We'll complete the same six exercises during every round, but our working intervals follow this pattern:

30 seconds → 40 seconds → 50 seconds → 40 seconds → 30 seconds

That gives our workout its pyramid shape.

The first two rounds gradually increase the amount of work we perform, before we reach our longest and most challenging intervals at the top.

Then comes the lovely bit...

Once you've conquered those 50-second intervals, every round gets shorter! 😅


Today's Lower Body Pyramid

We'll complete five rounds.

Round 1 — 30 Seconds

Our introduction to the six exercises and an opportunity to settle into the movements.

Round 2 — 40 Seconds

The working time increases and muscular fatigue begins to build.

Round 3 — 50 Seconds

We've reached the top of our pyramid.

These are our longest intervals, so concentrate on maintaining good technique rather than rushing your repetitions.

Round 4 — 40 Seconds

We're heading back down!

Round 5 — 30 Seconds

Our final trip through all six exercises.


The Six Lower Body Exercises

Today's workout includes:

1. Side-to-Side Goblet SquatA squat variation that adds lateral movement while challenging the legs and glutes.

2. Sumo SquatThe wider stance places additional emphasis on the inner thighs and glutes.

3. Curtsy LungeA lower-body exercise incorporating movement in a different plane. An alternative option is provided during the workout.

4. Reverse Lunge PulseA challenging strength and endurance exercise for the legs and glutes, again with an alternative available.

5. Hinge With Heel RaiseCombining a hip-hinge pattern with calf work for a great posterior-chain and lower-leg exercise.

6. Bodyweight Sumo Squat With Heel LiftWe'll finish each round without the dumbbell, combining our wide squat with a heel raise.


Why Train Your Lower Body?

Strong legs and glutes aren't just about how your muscles look.

Lower-body strength plays an important role in many of the movements we perform every day — walking, climbing stairs, getting up from a chair, carrying shopping and maintaining balance.

Resistance training can also help maintain muscle and support bone health as we age.

Today's combination of squats, hinges, lunges and lateral movements gives us an excellent opportunity to work the lower body through several different movement patterns.


You'll Be Working

Throughout the workout we'll challenge:

  • Glutes

  • Quadriceps

  • Hamstrings

  • Inner thighs

  • Outer hips

  • Calves

  • Core and stabilising muscles

The longer intervals also add a substantial muscular endurance challenge.


Equipment

You'll need:

  • One dumbbell

  • Comfortable trainers

  • Water

  • A small towel

Choose a weight that feels challenging but allows you to maintain good technique.

Remember that the working intervals eventually reach 50 seconds, so don't choose your weight based solely on how easy that first 30-second round feels!
