Norwegian 4x4 Meets Full-Body Toning!
We're back with another Norwegian 4x4 Workout — but this time we're doing something a little different with those recovery intervals.
Today's 30-minute session alternates four higher-intensity four-minute cardio rounds with light-weight active recovery sections focusing on the upper body, lower body and core.
That gives us a fabulous combination of:
❤️ Cardio💪 Resistance🍑 Lower-body work🔥 Core training
And it's all standing and completely no jumping.

🇳🇴 What Is Norwegian 4x4 Training?
The classic Norwegian 4x4 approach is built around four four-minute higher-intensity intervals, separated by active recovery periods.
Rather than attempting an unsustainable all-out sprint, the idea is to work at a challenging cardiovascular intensity during those four-minute efforts, recover actively, and then repeat.
And that's an important distinction.
High intensity is relative to you.
You don't need to jump, sprint or copy anybody else's pace.
For our version, we'll use larger low-impact movements and changes in speed and range to increase the cardiovascular challenge.
How Today's 4x4 Workout Works
We have:
🔥 4 minutes higher-intensity cardio
followed by:
💪 3 minutes active recovery
Then we repeat the pattern.
But rather than simply walking through every recovery, we're going to use those sections to add some light resistance training.
Recovery 1 — Upper Body Tone
Grab your light weights and we'll shift our attention to the upper body.
Our heart rate has an opportunity to come down from the cardio interval while the muscles continue working.
Recovery 2 — Lower Body Tone
Next we're bringing the focus towards the legs and glutes.
We're still moving, but the emphasis shifts away from cardiovascular intensity towards controlled muscular work.
Recovery 3 — Standing Abs & Core
No getting onto the floor!
Our third active recovery brings additional focus to the waist and core with standing exercises.
Recovery 4 — Cool Down
After our final four-minute cardio effort, we'll gradually reduce the intensity and allow the body to recover.
Thirty minutes.
Cardio done.
Full body done.
💪 Why Add Light Weights?
The light weights aren't there to make our higher-intensity intervals harder.
In fact, we put them DOWN for those cardio sections.
That's deliberate.
During our active recovery periods, light weights give us an opportunity to introduce muscular endurance work while simultaneously allowing the cardiovascular intensity to drop.
We're effectively changing the training emphasis throughout the session:
Cardio → resistance → cardio → resistance.
That keeps the workout varied and allows us to achieve quite a lot in just 30 minutes.

Choose light weights that allow you to remain completely controlled throughout the active recovery sections. These are muscular endurance and toning intervals rather than traditional heavy strength work, so there's no need to choose a heavy dumbbell.
Why I Love the 4x4 Format
Four minutes is long enough to build a sustained cardiovascular effort without needing frantic high-impact movement.
Then you know you've got a recovery coming.
Psychologically, that can make a longer cardiovascular workout feel much more manageable:
Just concentrate on the four minutes you're in.
Recover.
Then we go again.
Structured interval training can be a really useful way to develop cardiovascular fitness and stamina while still allowing you to control your individual intensity.

Final Thoughts
This is exactly why I love taking established training formats and adapting them for the way we like to train.
We keep those four purposeful cardiovascular intervals that make the Norwegian 4x4 structure so appealing, but use our recoveries to add upper body, lower body and standing core work.
No jumping.
No floor.
Just 30 minutes of purposeful cardio and full-body movement.
